3 Keys to Better CrossFit Endurance

Going to the gym day after day and doing a one-hour high-intensity CrossFit class is great — as long as it aligns with your goals.

You’ll burn calories. You’ll get fitter. You’ll improve your heart health. You’ll build some muscle. And for most people, that’s more than enough.

But if your goal is to maximize your fitness for the sport of CrossFit, your training needs to become more intentional.

CrossFit performance is not built from intensity alone.

To become a better athlete, your focus needs to be in three major areas:

  1. Increasing strength
  2. Building better endurance
  3. Improving skill, gymnastics, and movement efficiency

Each of these can get complex, but for this article, let’s focus on one of the most misunderstood pieces of the puzzle:

Building better endurance for the CrossFit athlete.

Because here’s the truth: CrossFit is not just a strength sport. It is not just a skill sport. And it is not just about suffering harder than everyone else.

CrossFit is, in large part, an endurance sport.

Not endurance in the traditional sense of running marathons or riding a bike for hours, but endurance in the sense that you need to repeat high-power efforts, recover quickly, and keep moving when fatigue starts to build.

That requires more than just doing harder metcons.

Here are three keys to building better CrossFit endurance.


1. Build a Better Base

Your aerobic base is the foundation of your endurance.

When I say “base,” I’m talking about your ability to perform steady-state work at a sustainable intensity. Think of something like a 45-minute easy row, bike, ski, or run.

This type of work usually falls into Zone 1 and Zone 2. It does not feel sexy. It does not feel like a typical CrossFit workout. And it probably will not leave you lying on the floor gasping for air.

But it matters — a lot.

Your aerobic system is responsible for helping you recover between harder efforts, clear fatigue byproducts, and keep your engine running during longer workouts. The better your aerobic base, the longer you can maintain work before the wheels start to fall off.

A better base means:

A higher aerobic threshold.
Better fatigue resistance.
Faster recovery between efforts.
More sustainable pacing in longer workouts.

Your aerobic threshold is the point during exercise where your body begins producing fatigue byproducts faster than it can comfortably clear them. Below this point, you can keep moving for a long time because the effort is still controlled.

The higher your aerobic threshold, the longer you can stay composed during workouts before breathing, muscle fatigue, and pacing start to break down.

That is a very good thing for CrossFit.

Because even though CrossFit workouts vary greatly in length, there are very few workouts where you can completely ignore the aerobic system. Even short workouts rely on your aerobic base more than most athletes realize — especially when you have repeated rounds, transitions, mixed movements, or any workout longer than a few minutes.

This is why so many elite endurance athletes spend a large percentage of their training time at lower intensities. For many endurance athletes, roughly 60–80% of total conditioning time is spent in lower-intensity aerobic zones.

CrossFit athletes do not need to train exactly like endurance athletes, but they do need to respect the same principle:

You cannot redline your way to a better engine forever.

Most CrossFit athletes spend too much time training at high intensity and not enough time building the base that supports that intensity.

This becomes a problem because the bulk of high-intensity training heavily targets fast-twitch muscle fibers. These fibers are powerful, but they fatigue quickly. Lactate and other fatigue byproducts are cleared more effectively by slower-twitch, more oxidative muscle fibers — the kind developed through lower-intensity aerobic work.

In simple terms:

If you only train hard, you get good at going hard.

But if you never build your base, you eventually hit a ceiling.

For most CrossFit athletes, I recommend starting with at least a 60/40 intensity balance for conditioning.

That means roughly 60% of your non-strength conditioning work should be lower-intensity aerobic work, while the remaining 40% can be higher-intensity training.

The more total training volume you do, the more important this becomes. Higher-volume athletes may need to move closer to an 80/20 balance, where the majority of their conditioning is lower intensity and only a smaller percentage is truly hard.

The first key to better CrossFit endurance is simple:

Build a bigger aerobic base so you can handle more intensity later.


2. Train All the Movements, But Focus on Your Weakest

CrossFit is different from traditional endurance sports because fatigue does not happen in just one movement pattern.

A runner mostly needs to manage running fatigue.
A cyclist mostly needs to manage cycling fatigue.
A CrossFit athlete has to manage fatigue across squats, pulls, presses, hinging, gymnastics, carries, machines, and running — often in the same workout.

This is why movement-specific endurance matters.

One thing we know about fatigue is that different muscle groups can have different threshold levels. For example, the time it takes you to fatigue during air squats may be very different from the time it takes you to fatigue during push-ups.

For many athletes, upper-body pressing fatigues much faster than lower-body movements. For others, running destroys them. Some athletes can cycle a barbell forever but fall apart on the bike. Others can hold a steady machine pace but blow up when gymnastics are added.

This is highly individual.

That means you need to understand which movements cause fatigue the fastest for you.

And I want to make an important distinction here:

Your weakest movements are not always the movements that feel the hardest technically.

They are the movements that cause the fastest breakdown in pace, breathing, muscle endurance, or mechanics.

For example, maybe wall balls do not feel technically difficult for you, but every time they show up in a workout, your quads and lungs explode. That is a sign they need attention.

Maybe push-ups are easy for the first 20 reps, but then your triceps disappear and your sets fall apart. That is a local muscle endurance issue.

Maybe you are strong on deadlifts, but moderate-weight deadlifts in a workout spike your heart rate and destroy your ability to move to the next station. That is something worth training.

The goal is to raise the threshold of the movements and muscle groups that limit your performance.

This does not mean you should only train your weaknesses and ignore everything else. CrossFit is too broad for that.

You still need to train all the major movement patterns:

Squatting
Hinging
Pressing
Pulling
Gymnastics
Running
Rowing
Biking
Skiing
Jumping
Loaded carries
Barbell cycling

But your programming should give extra attention to the movements that bring on fatigue the fastest.

For one athlete, that might mean more running, lunging, and quad-specific work.

For another, it might mean more strict gymnastics, upper-body pulling, and grip endurance.

For another, it might mean more rowing, biking, and longer mixed-modal intervals.

The second key to better CrossFit endurance is this:

Train everything, but spend extra time raising the threshold of the movements that break you first.


3. Get Strong

You might be wondering:

What does strength have to do with endurance?

For a CrossFit athlete, the answer is: a lot.

Strength is not separate from endurance in this sport. It directly affects how much each rep costs you.

This is where the concept of strength reserve becomes important.

Strength reserve refers to the gap between your maximum strength and the weight or movement you are using in a workout.

Let’s use a simple example.

If a workout calls for deadlifts at 185 pounds and your max deadlift is 205 pounds, that bar is heavy for you. Every rep costs a lot. Your muscles fatigue quickly. Your heart rate climbs. Your technique breaks down.

But if your max deadlift is 365 pounds, that same 185-pound bar is a much smaller percentage of your max. It costs less per rep. You can move it more efficiently. You can recover faster between sets.

Same workout. Same weight. Very different experience.

That is strength reserve.

The stronger you are, the lower the relative demand of each rep becomes.

This applies to barbell movements, dumbbells, kettlebells, gymnastics, and even running to some degree. A stronger athlete usually has more tissue capacity, better force production, and more room before local muscular fatigue sets in.

Now, in traditional endurance sports, the relationship between strength training and endurance performance can be debated. Some studies show strength training improves endurance performance. Others show a smaller effect depending on the athlete, the sport, and the type of strength training used.

But CrossFit is not a pure endurance sport.

CrossFit directly tests strength endurance.

You are not just trying to run, row, or bike faster. You are trying to do those things while also cycling barbells, doing gymnastics, carrying odd objects, jumping, squatting, pulling, and pressing under fatigue.

That means strength matters.

A stronger athlete does not just lift heavier weights. A stronger athlete often handles moderate weights better, preserves technique longer, and has more options inside a workout.

Think about workouts with:

Moderate deadlifts
Wall balls
Thrusters
Power cleans
Dumbbell snatches
Front squats
Kettlebell swings
Sandbag carries
Handstand push-ups
Rope climbs

If your strength reserve is low, these movements become endurance problems very quickly.

The third key to better CrossFit endurance is clear:

Get stronger so each rep costs less.


Putting It All Together

Building better CrossFit endurance is not just about doing more metcons.

It is not just about suffering harder.

And it is definitely not just about testing yourself every day.

If you want better endurance for the sport of CrossFit, you need to build it from multiple angles.

First, build a better aerobic base. This gives you the foundation to recover faster, delay fatigue, and handle more total work.

Second, train all the movements, but give extra attention to the ones that fatigue you the fastest. CrossFit is movement-specific, and your endurance needs to reflect that.

Third, get stronger. The more strength reserve you have, the less each rep costs you inside a workout.

A smart training year should include all three of these priorities at different times.

Earlier in the year, you might place more emphasis on aerobic base building and general strength. As you move closer to competition or a more CrossFit-specific phase, you can shift toward higher-intensity mixed-modal work and targeted weakness training.

The mistake most athletes make is trying to build everything at once by going hard every day.

But better performance usually comes from better structure.

Build the base.
Raise your weak links.
Get stronger.
Then bring it all together with smart CrossFit-specific conditioning.

That is how you build endurance that actually transfers to the floor.
